Build More With the Dumbbells You Own

Dumbbell Dominance is an eight-week program for intermediate home lifters. It uses repeated movements and mid-range reps to build strength, muscle, and conditioning while keeping your weights fixed. Progress comes from reps, sets, and time.

Your complete first week is below. Follow all 32 sessions and the full eight-week progression in the Bells and Moves app, with workout timers, exercise demonstrations, and progress tracking.

Program Overview

  • Duration: 8 weeks, 32 sessions
  • Frequency: 4 days per week — Monday, Tuesday, Thursday, Friday
  • Session length: 20 minutes for strength; 14 minutes for conditioning in Week 1
  • Equipment: Heavy and Medium matched dumbbell pairs, plus one Light conditioning dumbbell; weights can be shared when suitable
  • Bench: Optional — use the floor for the pressing movement if needed
  • Rest: As needed between sets, exercises, and sides

The full cycle uses eight movements. Week 1 starts with six: Bench Press, Front Squat, Hang Snatch, Push Press, Romanian Deadlift, and Hang Clean & Jerk.

Choose Your Weights

  • Heavy pair: A weight you can Double Romanian Deadlift for 10 clean reps.
  • Medium pair: A weight you can Double Bench Press, Front Squat, and Push Press for 10 clean reps each. The weakest of these lifts determines the pair.
  • Light conditioning dumbbell: A weight you can Hang Snatch, Snatch, and Hang Clean & Jerk for 10 clean reps on each arm. Use the Medium weight or lighter. This also covers Alternating Devil's Press later in the program.

Keep these weights fixed throughout the cycle. The app provides Heavy, Medium, and Light loading profiles, with a shared-weight option.

Your First Week

Use Wednesday and the weekend as days off from this program. The times below are work windows, including rests. There is no fixed round count or every-minute interval: accumulate quality sets at your own pace.

Day 1 — Bench Press + Front Squat

20 minutes · Medium pair · Repeating 4/6 ladder

  1. Double Dumbbell Bench Press — 4 reps
  2. Double Dumbbell Front Squat — 4 reps
  3. Double Dumbbell Bench Press — 6 reps
  4. Double Dumbbell Front Squat — 6 reps
  5. Return to 4 reps and repeat the sequence within the 20-minute window.

Rest as needed after each set. Both exercises use two dumbbells. The ladder means alternating sets of 4 and 6; it does not mean choosing any number between them.

Day 2 — Hang Snatch

14 minutes · One Light dumbbell · 6 reps per side

  1. Single-Arm Dumbbell Hang Snatch — 6 reps on one arm
  2. Rest as needed, then complete 6 reps on the other arm.
  3. Rest as needed and repeat both sides within the 14-minute window.

Finish the prescribed reps on one arm before changing sides. Each complete right/left pair is 12 reps total.

Day 3 — Push Press + Romanian Deadlift

20 minutes · Medium pair for Push Press, Heavy pair for RDL · Repeating 4/6 ladder

  1. Double Dumbbell Push Press — 4 reps
  2. Double Dumbbell Romanian Deadlift — 4 reps
  3. Double Dumbbell Push Press — 6 reps
  4. Double Dumbbell Romanian Deadlift — 6 reps
  5. Return to 4 reps and repeat the sequence within the 20-minute window.

Rest as needed after each set and when changing pairs. Keep the same ladder for both movements even though their weights differ.

Day 4 — Hang Clean & Jerk

14 minutes · One Light dumbbell · 6 reps per side

  1. Single-Arm Dumbbell Hang Clean & Jerk — 6 reps on one arm
  2. Rest as needed, then complete 6 reps on the other arm.
  3. Rest as needed and repeat both sides within the 14-minute window.

One rep includes the hang clean and the jerk. Complete all 6 reps on one arm before changing sides.

How to Make Week 1 Count

  • Rest enough to keep each set controlled and repeatable.
  • Stop the work block if your form degrades, even if time remains.
  • Record the sets and reps you complete to establish your starting point.
  • Keep the prescribed exercises and weights consistent.
