Kettlebell Dominance is an eight-week program for intermediate lifters with a matched kettlebell pair. Six movements cover pressing, hinging, squatting, pulling, and single-arm conditioning. Your weights stay fixed while reps, sets, and time drive progression.

Your complete first week is below. Follow all 32 sessions and the full eight-week progression in the Bells and Moves app, with workout timers, exercise demonstrations, and progress tracking.

Program Overview

  • Duration: 8 weeks, 32 sessions
  • Frequency: 4 days per week — Monday, Tuesday, Thursday, Friday
  • Session length: 20 minutes for strength; 14 minutes for conditioning in Week 1
  • Equipment: One matched kettlebell pair; an optional lighter bell for conditioning
  • Movements: Clean & Press, Romanian Deadlift, Snatch, Front Squat, Gorilla Row, and Clean & Jerk
  • Rest: As needed between sets, exercises, and sides

Choose Your Weights

Strength pair: Choose two matching kettlebells you can Double Clean & Press for 10 clean reps. The press determines the weight. Use that same pair for Front Squat, Romanian Deadlift, and Gorilla Row throughout the cycle.

If your pair is too heavy for 10 clean Clean & Press reps, this program requires a lighter pair before you start.

Conditioning bell: Choose one kettlebell you can Snatch and Clean & Jerk for 10 clean reps on each arm. Use one bell from your strength pair or a lighter bell, and keep that choice fixed for the cycle.

The app provides Strength and Conditioning loading profiles, with a shared-pair option.

Your First Week

Use Wednesday and the weekend as days off from this program. The times below are work windows, including rests. There is no fixed round count or every-minute interval: accumulate quality sets at your own pace.

Day 1 — Clean & Press + Romanian Deadlift

20 minutes · Strength pair · 2/3 press ladder + 4/6 RDL ladder

  1. Double Kettlebell Clean & Press — 2 reps
  2. Double Kettlebell Romanian Deadlift — 4 reps
  3. Double Kettlebell Clean & Press — 3 reps
  4. Double Kettlebell Romanian Deadlift — 6 reps
  5. Return to 2 presses and 4 RDLs and repeat the sequence within the 20-minute window.

Rest as needed after each set. Re-clean the bells before every press and press without leg drive. Romanian Deadlift always uses twice the reps of the corresponding Clean & Press set.

Day 2 — Snatch

14 minutes · One conditioning bell · 6 reps per side

  1. Single-Arm Kettlebell Snatch — 6 reps on one arm
  2. Rest as needed, then complete 6 reps on the other arm.
  3. Rest as needed and repeat both sides within the 14-minute window.

Complete all 6 reps on one arm before changing sides. Each complete right/left pair is 12 reps total.

Day 3 — Front Squat + Gorilla Row

20 minutes · Strength pair · 2/3 squat ladder + 4/6 row ladder

  1. Double Kettlebell Front Squat — 2 reps
  2. Kettlebell Gorilla Row — 4 total reps, alternating arms
  3. Double Kettlebell Front Squat — 3 reps
  4. Kettlebell Gorilla Row — 6 total reps, alternating arms
  5. Return to 2 squats and 4 rows and repeat the sequence within the 20-minute window.

Rest as needed after each set. Gorilla Row uses both bells but rows one arm at a time. Count each arm's row as one rep: 4 total means 2 per arm; 6 total means 3 per arm.

Day 4 — Clean & Jerk

14 minutes · One conditioning bell · 4 reps per side

  1. Single-Arm Kettlebell Clean & Jerk — 4 reps on one arm
  2. Rest as needed, then complete 4 reps on the other arm.
  3. Rest as needed and repeat both sides within the 14-minute window.

One rep includes the clean and the jerk. Complete all 4 reps on one arm before changing sides. Each complete right/left pair is 8 reps total.

How to Make Week 1 Count

  • Rest enough to keep each set controlled and repeatable.
  • Stop the work block if your form degrades, even if time remains.
  • Record the sets and reps you complete to establish your starting point.
  • Keep the prescribed movements and weights consistent.
